My understanding is that you have to drink human breast milk and dehydrate yourself but I don't actually know anything about that.

LOL!!! That's only during show prep for bodybuilding which I'm out of for almost a decade now. Thankfully.
So, it's mostly diet to be honest. I use vegan protein, eat zero dairy products, but I've been injured off and on for several years now. Just got with PT and will be able to hit the gym again soon.
Honestly, I'll just admit that TRT is what I believe helped me the most but I was super low. The low T zapped all my energy and was causing a lot of other issues.
Controlled negatives are your friend. Do everything on a count. Like if you do an incline press for instance, push upward for 2 and count to 3 going downwards back to neutral. Those type of exercises and hydration, good diet (clean) are key to building muscle density and strength. At the end of the day, it's all about the goals. If it's to be healthy, diet and exercise after 40 can be lighter. No need to murder yourself in the gym. Trust me. I have herniated discs in every part of my back, have had 3 frozen shoulders, have degenerative hips and femoral heads. I have arthritis, low energy and am really feeling my age now. 43 but fighting to stay as young as possible.

i’m 69 and only have two bad discs. almost LOLed but didn’t think it was appropriate. also been doing PT since September which i hate but which is helping some.

jia. i have this weird balancing act where i like to know EVERYTHING ABOUT WHAT I'M INTO, but also as i get older... i really, REALLY don't? like. i used to LOVE when i had an odd error with a computer or synth or interface because the troubleshooting is so damn fun and rewarding when one figures it out. now i'm where if something goes wrong and it takes more than five minutes to figure out i'm just... done with that for the night. don't get angry, just get... disinterested?
so with working out i don't have any desire to get super deep knowledgeable about the Minutia Of Correctness. i respect the BUTTS out of people that have learned all the methods and approaches and why one works better for A while another works better for B. i just want to put in the time and not interact with it beyond that?
so i try to eat better (have to log foods or i lie to myself), i have a fitness coach that checks in a few times a week, designs my workouts and switches them up every couple months, keeps track of my progress and if i'm hitting my food macros. there's a huge part of me that would love to go back and tell Twenty Years Ago Behndling that hey. fucking WORK OUT. don't assume playing basketball 3 or 4 hours 5 days a week means you're actually in shape. you will feel SO MUCH BETTER.
and while it would be neat to look all Muscly Somewhat Cut Boi (holy grup grup that sounds dirrrrrrrrrrtier than i meant), my goals are really just to be stronger, have less body pain, drop some weight, put on a big of muscle, fight entropy as much as i can.
i'm like... quantifiably stronger? i can look back at my workout history and see how the weight i pick up and put down keeps getting heavier. and i do have way less back pain than i did even a year ago.
i hit fitty in November, glad i don't feel like what i thought that age looked like when i was twenty?

That why I recommend controlled negatives. They will make you stronger by using lighter weight. If you have a coach and things are working out, either your coach does not know what they are doing or compliance is not there. I was a coach as well and most people just did not listen to what I programmed for them. I made it as easy as possible. I wrote what you eat so you didn't have to record it.
You don't have to know all the ins and outs but you do have to put in the effort. That's about it. 50 isn't that old dude, don't pre age yourself, you've got this. I have many friends who are past that you're not beyond getting some of what you want. It gets harder for sure but you can achieve some of what you want.
I took years off due to injuries and I am just starting over. Yesterday was my 7th day back at the gym and it's the most consistent I've been in years. I'm struggling with losing some fluff that irritates the shit out of me. I don't need a 6 pack or anything like that, in fact I've never had one unless it was after pulling water for being on stage. I just want to feel comfortable and lose a bit. I'm juggling, so that means I have to be more strict on my eating because I definitely doing enough the gym. It's hard but it's not impossible. It takes 21 days to develop a habit. So, I printed out one of my old diets and plan to follow that. I carry water like a buffalo. It's aggravating. I'm getting strong just from the short time I've been in the gym though because I do controlled negatives. It gets deeper into the muscle tissue and help with accessory muscles, while sparing your tendon and ligaments.
Just do what you can. If eating right is hard. Try taking one thing out you think may be affecting you and ditch it. If it's not, ignore that. It sounds like you're expressing it is. Dairy creates inflammation and other than being allergic to it, that's the main reason I dropped it. Right now, my struggle bus is honestly caffeine as silly as it sounds. I have too much and it causes retention versus flushing. It's so annoying. I'm a coffee addict though and realize it. It's my one vice.
Keep fighting the good fight friend! Don't give up and if you're getting bored, tell that coach to mix it up for you. There's sooooo many methods.
